  • WITHOUT dreams and goals, we are merely existing, not living.  And we are not here for that .. we are so much more than just existing.   • After waking up for the day, I travel over the Enon and ran my Virtual 5k. @advancedrunningproject is hosting a 3 virtual race series during the Covid-19, as many of the local races are either Postponed or Cancel. 🏃🏻‍♂️🏃🏻‍♂️🏃🏻‍♂️🏃🏻‍♂️🏃🏻‍♂️🏃🏻‍♂️🏃🏻‍♂️
The 3 races are called the Stay Away 5k, Social Distance 10k, and the Covid-19k.

  • Cross training. Something I have struggled with in the past. But after not being able to run for two weeks I have managed to form some good habits. The trick now will be sticking to them. Yoga and wonky headstand practice for today.

I almost didn’t keep the streak going. It was a long day and I had supper and watched a movies with the family. Fell asleep, luckily my wife woke me up and mention you need to get your run in. I couldn’t wake up, I was just exhausted, but finally I got my running gear in and did 1 mile. Can’t break the streak, already have 125 days invested! Time for a good night sleep and rest tomorrow.

With a lot of people now working from home, particularly in non-optimal sitting arrangements, it’s important that we all keep our thoracic (mid-back) spine and ribcages moving well.
⠀⠀⠀⠀⠀⠀⠀⠀⠀
These three simple stretches will help to keep extension and rotation, movements that are often lost with prolonged sitting.

Thoracic range is very important for athletes in a range of sports including hockey, golf, cricket, tennis and even running. Cyclists, in particular road cyclists, frequently have stiffness here because of long hours in the same position.

This weekend we were supposed to be in our nation's capital taking part in the Canberra Marathon festivities.

I am sad about that. In fact a lot of us are. But missing it and having the date changed is worth it if it keeps people safe. Canberra isn't going any where and if we all support each other we won't be either.

  • In my tiny tiny town, the number of runners has significantly increased and you all know why😏 Today I was so pleased to run in the crisp spring air until... I realized couple of junior or high school girls were in the parallel sidewalk chasing me! Oh... maybe not technically chasing, but my runners heart was lit like a bonfire🔥 And, you can see where I met those girls from my lap chart ...
F##k I am too old to compete with teens😂😂 My lungs sought for air, my legs were in maximum speed and my stomach wanted to get rid of my  oats meal🤢🤢🤢 That was an awesome speed though 💪💪Your biggest enemies are always inside you!!

Finally back to Bishan park after a hiatus of nearly 1 year! Surprisingly there's a lot of people even after PM's announcement. It's as if there's no virus around! Nevertheless, the heat this morning should be able to surppress the virus. And I got to another group of otters (claimed to be the Bishan gang) sunbathing!

  • Last week I mentioned I’d dive more into some #speedwork info. Speed work is the fun stuff. Long and slow is most beneficial but it’s the fast stuff that is exciting. The type of speed stuff you do can impact on how your fitness grows and how you perform on race day. Like I mentioned before, the speed you do should resemble or mimic the efforts you’ll need on race day. For example, a 200 meter sprinter isn’t going to benefit much from 20 minute threshold tempos and a marathoner probably would not benefit from a super fast 200 meter rep. Here are a few things I consider when writing my plans:
.

1) As you move through the weeks and build period towards race day, your hard days should mimic race day more and more the closer you get to race day. A #halfmarathon may start with 5 minute tempos many weeks out then have 20-30 min tempos the closer they get to race day.
.
.
2) I’ve changed my approach on 400, 800, mile repeats with “goal times” for three reasons. 1, increased risk of injury. If you have an athlete wanting 1:25 400’s and they are literally breaking themself to get 1:25 each time, they are more likely to get injured. 2) 4 really fast 400’s is not as good as 8 pretty good 400’s. Looking at last point, for an endurance athlete it’s better to run 8 400’s at 1:30 than the 4 400’s with one of them at 1:25!!! Make sense? Hitting paces for longer periods of time is better than hitting it really well just a few times. 3) Set up for feelings of failure. Fatigue and weather can play an impact. Sorry, but if it’s windy, humid, and 90’degrees, a super fast 400 is going to be hard. Athletes frequently believe they have “bad days” when they didn’t hit their 400 goal on reach rep. .

3) I like time over distance. A VO2 max workout is great with 3 minute reps. For a newer runner, a 800 meter rep may take 5 minutes. For an advanced athlete, 800 meters may take 2:40. Neither one of them got into that great V02 max zone. In fact, the newer athlete had a really hard session. Instead of 6 x800 with these two, how about 6 x 3 minutes?? Now, they may cover different distances, but got the same amount of specific work. .

  • Ok, so this was the plan... 12 miles long run Saturday: fartlek after first 6-7 miles, easy pace the rest of the way. 🏃‍♀️.

Sadly, however, my shins made other plans and by mile 3, when the pain hadn’t shaken off, I knew my shins splints had returned and it was time to call my run..
.
I REALLY didn’t want to call it and head back home. I was feeling SO good everywhere else (lungs, hips, etc), and I was excited for my long run on a beautiful sunny day! However, it was an out and back run, and for every mile I kept going, that would be another mile extra I had to run back.
.
I made the call at 3 miles, ended the day with a 6 miler, and a went home feeling a TON of disappointment, but still feeling that I made the right choice to listen to my body (which was SCREAMING at me btw 😂).
.
I definitely don’t call this quitting; this was a reassessment of the situation, knowing that if I kept going, I would end up with an injury and recovery process that would derail me even LONGER.  I’ve worked too damn hard to let my pride knock me out of my race completely!
.
So all of this to say, don’t be afraid to listen to your body; don’t be afraid to take a step back and reassess your training; and definitely DON’T be afraid to scale something back if you determine it’s the best route going forward. It’s not called quitting, it’s called maturity.

  • 😕Today I had to ride the bike into Manhattan to pick up an item for work. I rode the bike straight down Times Square as I worked my way over to the West Side bike path. It was unreal how empty this usually annoyingly busy area of the city is. The lights were on, but nobody was home 😕.

I knew my my outing today was a strict ride from point A, grab item, face covered, avoid people, get home. I will say, the roads and sidewalks are very empty, BUT anywhere that there is grass or the word “park”...might has well have been the fourth of freaking July. I’m so sad, that so many still aren’t playing by the rules set out to keep us safe. Picnics are a big fat NO. I saw run groups running together. Groups playing organized sports. STOP. Please. Get out, get some fresh air, exercise, but dear Lord PLEASE do it solo and then get back home. .

Exercise is one of the only things we can actually enjoy outside our home and is one of the most effective and potent activities we can utilize to deal with the rollercoaster of emotions during this challenging time.

So I'm asking...no, begging, for people to go at it SOLO. I'm fairly certain we don't want this privilege to be stripped like other countries. What will it take for us to stop playing with fire🔥?

Just because we are outside doesn't mean we are immune to this beast. Or that a friend who has been "social distancing" "like me" didn't catch it when she went grocery shopping yesterday, picked up food, or filled the car up at the gas station. And just because we're "young and healthy" doesn't mean we're above this. Because we know the biggest challenge here is that while many lucky ones are asymptomatic, there is a large number who won't be. NO ONE is immune, especially some of my selfless friends working tirelessly in the hospitals and other health clinics right now.

To flatten the damn curve, slow the spread and return to normalcy, we need to be smart and ADAPT. Exercising outside in groups right now, is simply not.

Dig deep. This is an opportunity to learn about yourself and figure out new ways to do something you usually count on others for or that you've never done. Because while exercise provides us with a deep connection to our community and motivation that *no one* wants to give up, exercise can also free us up for deep reflection, and rich personal growth during time alone. Learn to surf.

I want us all to continue enjoying the outdoors and for my friends to return home safely, and healthy to their families. So please, STOP running, biking, rollerblading, hiking and strolling in groups. And for the love of it, move over on trails when passing others or when someone passes you 😷 that includes those pooches too 🐕

  • Well that was interesting... 5k backyard run challenge... more of a mind game than anything else. Having my bubble buddies join me definitely helped, so did passing a netball and shooting hoops 🙌 .. however I have no desire to do this again unless I have no other choice. At times I had flashbacks of watching our Rottweilers running loops like that on particularly windy days... 😱🤪

  • That afternoon run  in the favorite cicero illinois. A nice combination of Airmax 2016 with Nike running aeroloft tech . A nice long very detail speed workout in this chilly cold windy day. Speed workout a 5 minute warm up, 8 minutes at 10k pace then 4 minutes at 5k pace then 2 minutes at mile pace there will be 3 repetions (3x) in that order recovery 3 minute recovery at 10k and 2 minutes for 5k and mile. A nice magnificent sunset run in the favorite peaceful home town.   • The Nordic has been heavily researched and the evidence is strong so there is no wonder that this has become a popular exercise in the world of sport science and elite performance ⚽️

This exercise has been shown to elicit positive architectural, structural and strength adaptations that are proposed to be important for the prevention of hamstring strain injuries as-well as sprinting performance 🏃‍♂️

The Nordic hamstring exercise has been poorly adopted though due to the high amounts of soreness experienced due to lack of progressive exposure and the prescription of high volumes 📊

Cuthbert et al. (2020) now concludes that reducing the prescription of Nordic volumes doesnt negatively affect the eccentric strength and muscle adaptations 🙌

Another important consideration, however, is the Nordic should be a supra-maximal exercise. True eccentric overload is required to elicit these positive adaptations 🔥

1. Start with a walk/run. Take regular walking breaks when you first start running, and don’t be discouraged if you need to walk. Getting your body moving is the first step. ⁣⁣
2. Train 3 days a week. Running will become so much easier if you regularly train, your body needs to get used to the new range of movement and once it has, it’ll become so much easier.⁣⁣
3. Apps such as Couch to 5km are great when starting out, and are free! ⁣
4. Run at a conversational pace. Lots of people make the mistake of starting out too fast and cannot continue on as there breath becomes too heightened. The key to being able to run longer distances is to slow down and go at a steady pace.⁣⁣
5. Do a longer walk/run on the weekend and up the distance. It is really important to keep challenging yourself, so each weekend add a little bit onto your run and see how you do! ⁣⁣
6. Follow a training plan. There are so many great plans out there for running. From 5k to a marathon, you can find everything online. I used a plan for running the marathon and it was great. It really helps keep you motivated. ⁣⁣
7. Run to new places. Running the same routine all the time is tedious. Change it up. Being able to take in new surroundings makes the run so much easier. ⁣⁣
8. Warm Up. Stretching and warming up before a run is so important to avoid any pain or injury when you are out. It helps prepare your body physically and mentally. ⁣
9. Track your run. App such as ⁣Map My Run and Strava are great for running. You can see how far you’ve ran, your pace, how much you’ve burned and the route you took.⁣
10. And most importantly, make sure you are wearing the correct trainers and socks. There are so many different running trainers out there. Look online at what ones would suit you best. You should be getting a new pair of trainers for every 300 miles you run/walk. ⁣⁣

    7. Run to new places. Running the same routine all the time is tedious. Change it up. Being able to take in new surroundings makes the run so much easier. ⁣⁣
    8. Warm Up. Stretching and warming up before a run is so important to avoid any pain or injury when you are out. It helps prepare your body physically and mentally. ⁣
    9. Track your run. App such as ⁣Map My Run and Strava are great for running. You can see how far you’ve ran, your pace, how much you’ve burned and the route you took.⁣
    10. And most importantly, make sure you are wearing the correct trainers and socks. There are so many different running trainers out there. Look online at what ones would suit you best. You should be getting a new pair of trainers for every 300 miles you run/walk. ⁣⁣

  • It’s no lie that many of us have found these last few weeks a struggle (me included) and despite me trying my absolute best, it’s been hard to maintain the same level of positivity as the weeks have gone on. 
However, as scary as the world might seem right now, I wanted to try and change that and try and look for the positives in this situation and what better way other than to pull on my favourite rainbow socks, lace up and whack on my 40th birthday party playlist which reminded me of the last time I was in a room with all my favourite people❤️ I was happy to be in my little bubble for an hour and it was good to see the few people I did see on my route all observing the physical distance guidelines 👍🏻, just a shame the physical distance wasn’t far enough to protect them from my singing 🤣#sorrynotsorry
